Leg extension

Technique tip

Sit in the machine with the pad resting on the front of your ankles. Hold the handles and pull down through them, gently pulling your bum down into the seat so your back stays supported. Straighten both legs out in front of you until they are level, squeeze the tops of your legs at the top for one second, then lower the weight back down slowly.

7

Chest pec fly

Technique tip

Sit with your back flat against the pad and your forearms resting on the levers. Sweep the handles around and together in front of your chest, like you're giving yourself a big hug, then let them open back out slowly. Keep a soft, bendy elbow the whole time and squeeze your chest for one second at the middle.

Line illustration of the Decline press with the chest muscles highlighted
Chest · muscles worked
8

Decline press

Technique tip

Lie on a bench that tilts head down, with your feet hooked in so you don't slide. Lower the bar to the lower part of your chest, then press it straight up. Ask someone to help you lift the bar off, it's easier with a buddy. This exercise is optional. Only really for people who find traditional presses difficult. It does not isolate the "lower chest."

One-line drawing of a man bench pressing a barbell fixed to the vertical rails of a Smith machine
Smith machine · bar locked to rails
Gym kit explained

What a Smith machine is

A Smith machine is a barbell that slides up and down two vertical rails instead of floating free in your hands. The bar hooks into notches on the uprights, so you can lock it away with a twist of your wrists whenever you want to stop.

Because the bar cannot drift forwards, backwards or side to side, none of your effort goes into balancing it. That leaves your chest, shoulders and triceps free to push, and most people find they can load noticeably more on a Smith machine than on a free bench press.

The rails are also the reason it is such a good choice when you train alone. If a rep gets stuck you simply twist the bar and it catches on the nearest notch, so you never need a partner hovering behind you and you never have to dump the weight across your chest. Set the safety stops low and you can press hard safe in the knowledge the machine will catch the bar if you fail.

Jake's favourites on it are the Bench Press and the Incline Press.
